Sleep supplement guide: melatonin, magnesium and how to choose

Training hard only pays off if you recover, and recovery happens while you sleep. Sleep support supplements use ingredients like melatonin, glycine, magnesium, L-theanine and GABA to help you relax, wind down and support a normal sleep-wake cycle.

We carry simple melatonin in capsules, fast-dissolve tablets and gummies, plus sleep and recovery powders built by sports brands, with and without melatonin. This guide explains the common ingredients, how much melatonin people use, and how our sleep products compare.

We only carry the absolute best sleep support supplements. Every product in this section was hand-selected by our team for its exact ingredients, potency and overall quality standards.

What is in a sleep supplement

  • Melatonin is a hormone your brain makes when it gets dark. A supplement supports your normal sleep-wake cycle, which is why it is popular for late training days and schedule changes.
  • Glycine is an amino acid many sleep formulas use at 3 g a serving, including SuperHuman Sleep, Core Zzz and Sleepy Joe.
  • Magnesium supports normal muscle and nerve function and helps you relax. Glycinate and bisglycinate are the forms most people choose at night.
  • L-theanine, the calm-focus amino acid from tea, usually appears at about 200 mg.
  • GABA, L-tryptophan and 5-HTP show up in the stronger sleep and recovery powders.

How to choose a sleep supplement

Decide: melatonin or melatonin-free

If you want melatonin, more is not better. Many sleep experts suggest adults start low, around 0.5 to 1 mg, 30 to 60 minutes before bed, and most people take 1 to 5 mg. Our melatonin products range from 2 mg in SuperHuman Sleep to 10 mg in a Nutricost capsule. If you would rather skip melatonin, Haze and magnesium glycinate are melatonin-free.

Look at the whole label

Sleep powders combine several ingredients, so read past the melatonin line. Core Zzz and SuperHuman Sleep, for example, also contain Mucuna pruriens, and Haze contains 5-HTP. If you take other supplements or any medicine, show the label to your doctor or pharmacist first.

Count your magnesium

The upper limit for magnesium from supplements is 350 mg a day for adults. Some sleep powders carry more than that in one scoop, so do not stack a high-magnesium powder with a separate magnesium capsule.

Trust the label

A 2023 study of melatonin gummies found most were not labeled accurately, with actual amounts from 74% to 347% of the label. Buy from brands that test their products, and know that gummies are the least precise format.

Powder, capsule, tablet or gummy

Powders give you the most ingredients in one drink. Capsules and fast-dissolve tablets are the simplest way to take melatonin alone. Gummies are easy but add a little sugar.

Common questions

How much melatonin should I take?

Start low. Many sleep experts suggest 0.5 to 1 mg for adults to begin, and most people take 1 to 5 mg. Use the smallest amount that works for you and follow the label.

When should I take a sleep supplement?

Most labels say 30 to 60 minutes before bed. Take it when you are ready to wind down, not before driving or anything that needs your full attention.

Can I take melatonin and magnesium together?

Many sleep powders already combine them. If you take both separately, keep your magnesium from supplements at or under 350 mg a day, and check with your doctor if you take any medicine.

Is it OK to take a sleep supplement every night?

Follow the label for how long to use it. Many people use sleep support around hard training blocks or schedule changes and keep good sleep habits as the foundation: a dark, cool room, a set bedtime and no caffeine late in the day.

Are there sleep supplements without melatonin?

Yes. Haze from PEScience is melatonin-free and built on magnesium, glycine and L-theanine, and magnesium glycinate on its own is another melatonin-free option.

Who should not take a sleep supplement?

Anyone pregnant or nursing, anyone under 18 unless a doctor advises it, and anyone taking medicine should check with a doctor first. Keep melatonin products, especially gummies, out of reach of children.
